Alternating Superman
Lying face down, body long, legs just off the floor. One arm slides onto your lower back while the other stays out in front — alternating. Shoulder mobility and strength in one movement, with no equipment at all.
For me this is one of the most useful mobility exercises that strengthens at the same time — and all it needs is floor space. The arm that slides onto your lower back takes the shoulder into a position it almost never sees in everyday life. That's the mobility half.
The second half is control: the position is meant to get the lower trapezius working, the part that sets the shoulder blades back and down, so the upper traps stop taking over. Your shoulders tell you whether it's working: if they ride up towards your ears, don't take it as far. If the shoulder blades settle back and down, you've got it.
Starting position
Face down on the floor or a mat. Both hands in fists, the whole body long, legs just off the floor. From there, one arm slides back onto your lower back while the other stays extended in front — then swap.
The three cues

Common faults
| Fault | How to fix it |

| The body isn't actually long | Get the length first, then move the arms. The shoulder does its work out of that length. |
| The shoulders ride up towards your ears | That's exactly what this exercise is meant to stop. Ease off until the shoulder blades settle back and down instead of up. |
| The arm only reaches your hip | Take it as far onto your back as your shoulder allows — that's the part that builds the range. Reach comes with time. |
| The neck arches back | Look at the floor, keep the neck long. Your head stays in line with the spine — it isn't a lever of its own. |
| Swapping too fast | Slow down. The position is the point, not the count. |
Variations

Reps and load
The position matters more than the count: swap sides slowly, and take the arm as far onto your back as your shoulder allows. Since it needs no equipment, it works anywhere — as a warm-up, or as a short filler between sets.
Alternating, with the legs just off the floor, keeps the load on the lumbar spine low. Both arms and legs together is the harder step. If your back is sore right now, the bird dog is the gentler option.

What makes it useful is the combination: the shoulder works in a position it rarely sees, while the back holds your body straight. Your shoulders are the check — if they stay down, the lower trapezius is doing its job.

Seeing it done right is not the same as doing it right
Video, cues and variations take you a long way. What they cannot give you is an outside eye at the moment the movement isn't quite there yet. That is what training with me is for — in the studio or in a workshop.
