Romanian Deadlift (RDL)

The barbell travels down from your hips and back up again, and it never touches the floor. Your hips push back, your knees stay soft and hold the angle they started with, and your back stays flat. This is the hinge pattern under load.

The core idea

The Romanian deadlift is where you learn the hinge: your hips travel back, your chest comes forward, and your back stays flat the whole way. You use the same pattern in the deadlift, in the hip thrust, and every time you pick something up off the floor.

The work happens all down the back of your body: your hamstrings and glutes move the hip, while the muscles along your spine hold your back in place. The bar stays in your hands from the first rep to the last, so you run the whole set straight through.

It works with a barbell, with dumbbells or with a band. The equipment changes how the resistance feels; the pattern stays the same.

Starting position

Set the bar in the rack at about hip height — that way you can lift it straight out. Start with your grip width: let your arms hang, spread your thumbs, and grip the bar where your thumb sits against your thigh. A little wider works just as well and keeps your hands clear of your knees.

Grip the bar, stand tall to lift it out of the rack, then take one or two steps back until you've got room. Feet about shoulder width. Now stand tall: chest up, core braced, upper body solid — knees soft, with a slight bend you keep for the whole set.

With dumbbells or a band, the setup is the same — you just skip the walk-out.

The three cues

  1. Push your hips back slowly — your knees keep the angle they started with
  2. Weight in your heels — let the bar slide down your legs
  3. Only go as low as you can keep your back flat — then drive your hips forward and squeeze your glutes at the top

Common faults

FaultHow to fix it
Your back rounds on the way downStop where your back is still flat — that's your depth for today. If you want more range, take weight off the bar first.
Your knees bend a little more with every repKeep the knee angle you started with at the top. Think “hips back” rather than “go down”, and your knees stay where they are.
The bar drifts forward, away from your bodyLet the bar slide down your thighs and shins. Keep your arms long and the bar lightly pressed against your legs.
You swing back into an arch at the topThe top is simply standing: glutes tight, ribcage over your pelvis. Your hips drive forward until you're upright — that's the finish.
You hold your breath through the whole setBreathe in at the top before you go down, and breathe out as you come back up. Your core stays braced through the rep — bracing your core and holding your breath are two different things.

Variations

VariationWhen to use it
With a stick along your backThe stick runs the length of your back and touches the back of your head, your upper back and your tailbone. As long as all three stay in contact, your back has kept its shape — you notice the moment that changes.
With dumbbellsTwo dumbbells instead of the bar. Your hands aren't tied to one bar, so you can settle into the position more easily.
Barbell, both legsWhat we do in the studio. The bar comes out of the rack and you run the whole set without putting it down.
With a bandFor home and on the road. The resistance builds as you stand up, so the top is the hardest part.
Single legOne leg carries you while the other reaches straight back behind you. Both hip bones stay pointing down at the floor, which adds side-to-side control to the job.

Reps and load

Work in moderate rep ranges with a weight you can lower under control from the first rep to the last. Take the lowering half slowly.

Your back sets the depth: as long as it stays flat, you can keep going lower. At the end, put the bar down under control and shake your arms out.

Your hips do the moving; your back holds the shape. The muscles along your spine work the whole set — they don't move anything, they hold.

Your next step

Seeing it done right is not the same as doing it right

Through the lowering phase, the hamstrings worked far harder in the RDL than in the leg curl. A note on context: EMG studies show which muscles an exercise recruits — that is a good reason to pick it, but it does not replace adjusting things to the person in front of you. See a doctor for persistent or severe pain.
