Step Up
Single-leg step onto a bench. One leg takes the weight, the other stays out of it — and lowering yourself is where the work happens. Works on a gym bench or any sturdy chair.
The step-up needs nothing but a stable surface — a bench in the studio, a solid chair at home. One leg carries you on its own, which is exactly why you notice straight away when one side is weaker. The main work goes to the quadriceps, with the glutes and the side of the hip keeping your pelvis level.
The part that gives you the most is the way down. That's why "lower slowly" is in every set of instructions I give for it. And it builds in more than one direction: first more reps, then load, then a longer range, then both.
Starting position
A stable bench, box or sturdy chair. Your whole foot sits on the surface, not just the ball of your foot. The stability of what you're standing on isn't optional here — your entire bodyweight goes through it on one leg.
The three cues
- Get your whole foot flat and stable on the bench
- Step up — then lower yourself back down slowly
- The back leg doesn't push off — the leg on the bench does the work
Common faults
| Fault | How to fix it |

| The back leg pushes off the floor | That way you're on one and a half legs. Lower the bench until the top leg can do it on its own. |
| Only the ball of your foot is on the bench | Get the whole foot on there. Otherwise the foot slides and your calf takes on work that belongs to the thigh. |
| Dropping down instead of lowering | Lower under control. The way down is the part that gives you the most — that's where the exercise happens. |
| The pelvis drops towards the side with no leg under it | Lower the bench or take weight off until the pelvis stays level. |
| A wobbly bench or chair | Don't start. On one leg, your whole bodyweight sits on that surface. |
Variations

Reps and load
How it builds: bodyweight first, until 10 to 15 clean reps per side are there. Then add weight and work back up to 15. Only then extend the range — from the bottom, the whole way. And last, the full range with weight: a backpack or dumbbells. Build that final step carefully, because forces at the knee are high through the full range.
Which muscles do the work

The quadriceps carry most of it, with the glutes working alongside. What makes it useful is that one leg works on its own while the side of the hip keeps your pelvis level.

Seeing it done right is not the same as doing it right
Video, cues and variations take you a long way. What they cannot give you is an outside eye at the moment the movement isn't quite there yet. That is what training with me is for — in the studio or in a workshop.

A note on context: EMG studies show which muscles an exercise recruits — that is a good reason to pick it, but it does not replace adjusting things to the person in front of you. See a doctor for persistent or severe pain.
