Sleep better
Sleep is the pillar the other four hang from. Falling asleep isn't a switch you flip — it's the result of what happened earlier in the day.
Most people look for the sleep lever in the evening. The strongest one sits in the morning: light sets your body clock, and your body clock decides when you get tired at night.
The order that works in practice: morning first (light, a fixed wake time), then the evening (dim the lights, settle your nervous system), then the plate (caffeine window, alcohol, dinner). In that order — not the other way round.
Two things, starting today: get up at the same time for seven days, weekends included, and get ten minutes outside within the first hour of waking.
It sounds too small to make that much difference. It's still the step that changes the most for most of my clients — and it costs you nothing but the decision.
The lessons, in this order
A four-week build
- A fixed wake time and ten minutes of daylight in the morning. Change nothing else.
- Add a caffeine window: last coffee in the early afternoon.
- The last hour before bed: dim the lights, screens away, the same short ritual every night.
- The plate: dinner earlier and a bit smaller, and watch what alcohol does. Now it all works together.
Meals that fit
A warm evening meal with protein and moderate carbohydrates makes the wind-down easier than a very large or very late one.
