Eat better

Food first: before you think about supplementing, get what you can from what you eat. And that doesn't take a diet — it takes three levers in the right order.

The three biggest levers in nutrition, in this order: enough protein, enough fibre, enough fluid. Get those three right and most of the work is done — everything after that is fine-tuning.

The other half of it is practical. Eating well rarely fails for lack of knowledge. It fails in the moment you get home hungry and there's nothing ready. That's why meal prep sits near the front here.

Put protein in every main meal. Roughly a palm-sized portion — quark, eggs, fish, chicken, pulses, tofu. Change nothing else this week.

It's the single lever with the largest effect: it fills you up, it protects your muscle, and it takes the edge off evening cravings — without you having to cut anything.
